Smith Hip Thrust

Smith Hip Thrust is an intermediate smith machine exercise for the gluteus maximus, with the hamstrings and core assisting. Most lifters train it for 3 to 4 sets of 8 to 12 reps.

Sit with your upper back against a bench under a Smith machine bar and feet flat on the floor. Position the bar across your hips, brace your core, then drive through your heels to lift your hips upward until your body forms a straight line from shoulders to knees. Squeeze your glutes at the top and lower back down with control.

How to Do the Smith Hip Thrust

  1. Sit on the floor with your upper back against a bench, positioned under the Smith machine bar.
  2. Roll the bar over your hips and pad it if needed for comfort.
  3. Plant your feet flat on the floor, shoulder-width apart, knees bent.
  4. Unhook the bar and brace your core.
  5. Drive through your heels to lift your hips upward until your body forms a straight line from shoulders to knees.
  6. Squeeze your glutes hard at the top of the movement.
  7. Lower your hips back down under control without letting them touch the floor between reps.

Common Mistakes

  • Hyperextending the lower back at the top: Arching the spine excessively instead of squeezing the glutes shifts stress onto the lower back. Stop at a straight line from shoulders to knees and squeeze the glutes.
  • Pushing through the toes: Weight shifting onto the toes reduces glute drive and engages the quads instead. Keep weight through your heels throughout the lift.
  • Placing feet too far or too close: An incorrect foot position changes the angle at the knee and reduces glute activation. Set feet so your shins are roughly vertical at the top of the thrust.
  • Rushing the descent: Dropping the hips quickly between reps removes tension from the glutes. Lower under control and keep the muscle engaged throughout.

Programming Tips

Make the Smith hip thrust the first glute movement on a lower body day or place it after squats, doing 3 to 4 sets of 8 to 12 reps with 90 to 120 seconds rest. The fixed bar path removes the balancing act of a free barbell, so you can load heavier and push closer to failure for glute hypertrophy.

Position the bench so the bar comes down exactly over your hip crease, because the bar cannot move toward you to compensate for a bench that is too far back. Start with 40 to 60 kg including the bar, with a thick pad, and add 5 kg when every set reaches 12 reps with a one second squeeze. The most common fault is finishing the rep by arching the lower back rather than extending the hips, so tuck the chin, keep the ribs down and think of posting the hips up into the bar until the shins are vertical and the glutes are fully contracted.

Common Questions

Smith machine hip thrust vs barbell hip thrust, which is better?

Both build the glutes equally well for the same effort; the Smith version is easier to set up, more stable and allows heavier loading. The barbell version trains more stabilisation and is the better choice if you need the skill of handling a free bar.

How much weight should I Smith hip thrust?

Most beginners handle 40 to 60 kg for 10 reps and reach 100 kg or more within a few months. Count the Smith bar, which weighs between 7 and 25 kg depending on the machine.

Why do I feel hip thrusts in my hamstrings instead of my glutes?

Your feet are probably too far from your hips, so the hamstrings do the extending. Move them closer until the shins are vertical at the top and drive through the whole foot with the toes slightly turned out.
