How to Do the Butterfly Yoga Flaps

  1. Sit tall on the floor and bring the soles of your feet together in front of you.
  2. Slide your heels toward your groin to a comfortable distance and hold your feet or ankles.
  3. Lengthen your spine and relax your shoulders away from your ears.
  4. Gently lift both knees a few centimetres, then let them drop back toward the floor.
  5. Continue a smooth flapping rhythm, keeping the motion small and relaxed rather than forced.
  6. After the flapping phase, let the knees settle and hold the stretch for a few breaths.
  7. Release by bringing the knees together and extending the legs.

Common Mistakes

  • Forcing knees downward: Pressing the knees hard with the hands or elbows can strain the groin. Let gravity and the gentle bounce do the work.
  • Slumped back posture: Rounding the spine tilts the pelvis back and reduces the hip stretch. Sit on a folded blanket to help you sit upright.
  • Heels pulled too close: Jamming the heels into the groin can stress the knees. Move the feet further forward until the knees feel comfortable.

Programming Tips

Use 2 to 3 sets of 30 to 45 seconds of flapping, each followed by a short static hold, in a warm-up before squats, lunges or running, or at the end of a session as a cool-down. The drill exists to improve hip mobility and reduce inner-thigh stiffness, so keep it relaxed and pain-free.

Sit tall, hold the feet and keep the bounce small and rhythmic. No load is needed; progress by sitting on a lower surface, bringing the heels slightly closer, or adding a gentle forward fold during the static hold. The most common fault is bouncing too hard; fix it by slowing the rhythm and limiting the movement to what feels like a mild stretch.

Common Questions

What do butterfly flaps stretch?

They stretch the adductors along the inner thigh and the hip rotators. They also gently mobilize the hip joint and groin.

Are butterfly flaps safe for the knees?

They are safe when the heels are not jammed into the groin and the bounce stays gentle. Move the feet further out if you feel pressure in the knees.

How long should you do butterfly stretch?

Thirty to 45 seconds of flapping, repeated 2 to 3 times, works for most people. Follow each round with a short static hold.
