Barbell Thruster

This exercise combines a front squat with an overhead press while holding a barbell at shoulder level. The movement begins with a squat, followed by an explosive drive through the legs as the barbell is pressed overhead, then returned to the shoulders under control.

How to Do the Barbell Thruster

  1. Set a barbell in the front rack position, resting on your front delts with elbows lifted and hands just outside shoulder width.
  2. Stand with feet shoulder width apart, toes turned out slightly, core braced.
  3. Inhale and squat down until your hips drop below parallel, keeping your chest tall and elbows up.
  4. Drive hard out of the bottom, pushing through your whole foot and extending hips and knees together.
  5. As you reach full standing, use that momentum to press the bar straight overhead until your elbows lock out, exhaling through the press.
  6. Keep your ribs down at lockout so your lower back does not arch under the bar.
  7. Lower the bar back to the front rack under control, then flow directly into the next squat.

Common Mistakes

  • Pausing between squat and press: the whole point is transferring leg drive into the bar, so stopping at the top of the squat turns it into a slow strict press with a fatigued upper body.
  • Dropping the elbows in the rack: letting the elbows fall tips the bar forward, pulls you onto your toes, and rounds the upper back out of the squat.
  • Cutting the squat short: quarter squatting kills the stretch on the quads and glutes and robs you of the elastic drive that makes the press possible.
  • Pressing around the face: pushing the bar forward instead of straight up wastes energy and strains the shoulders; move your head back slightly and keep the bar path vertical.
