Trap Bar Farmers Carry is a beginner exercise for the primary: forearms secondary: trapezius.
Loading a trap bar and walking with it at your sides builds crushing grip strength along with trap and core stability under load. Keep the chest tall and take controlled steps rather than rushing the distance.
Use 3 to 4 sets of 30 to 45 seconds of walking, roughly 20 to 40 meters per set, at the end of a lower body or full body session. It belongs last because grip and trunk fatigue would hurt earlier lifts. The purpose is grip strength, upper back and core stability, and conditioning under load.
Load the bar on a clear path with no obstacles and find the center of the handles before standing. Start with 40 to 60 kg total for men and 25 to 40 kg for women, adding 5 to 10 kg when all sets finish with an upright torso and steady steps; experienced lifters carry well beyond bodyweight. The most common fault is leaning forward as the grip tires; stop the set before posture breaks.
It works the forearms and grip hardest, with the traps, upper back, core and glutes holding posture under load. The calves and hips work with every step.
Start with 40 to 60 kg total for men and 25 to 40 kg for women and progress by 5 to 10 kg at a time. Working up to bodyweight or more on the bar is a solid long term goal.
Walk 20 to 40 meters or 30 to 45 seconds per set, turning around if space is short. Shorter, heavier carries build strength while longer, lighter carries build conditioning.
The trap bar is more stable and lets you carry far more weight, but it needs space and cannot be turned easily. Dumbbells challenge each arm independently and work in tight spaces.
