Bodyweight Slow To Explosive Squats

Bodyweight Slow To Explosive Squats is an intermediate bodyweight exercise for the primary: quadriceps secondary: glutes. Most lifters train it for 3 to 5 sets of 4 to 6 reps.

Pairing a slow, controlled squat with an explosive jump-out rep trains both strength and power in the same set. The tempo contrast teaches your legs to switch from grinding through resistance to firing fast, which carries over to sports and jumping.

How to Do the Bodyweight Slow To Explosive Squats

  1. Stand with the feet shoulder width apart, toes slightly out and the arms at your sides.
  2. Lower into a squat over three to five seconds, keeping the chest up and the knees tracking over the toes.
  3. Reach a depth at or below parallel and hold still for one second at the bottom.
  4. Explode upward as hard as possible, swinging the arms and leaving the floor in a jump.
  5. Land softly on the balls of the feet, bending the knees and hips to absorb the force.
  6. Reset to a tall stance, take a breath and begin the next slow descent.
  7. Stop the set when jump height visibly drops.

Common Mistakes

  • Rushing the descent: Dropping fast turns the exercise into a normal jump squat and loses the tension phase. Count the seconds on the way down.
  • Landing with stiff legs: A loud, straight legged landing sends the force into the knees and spine. Land quietly with the knees and hips bending.
  • Knees caving on takeoff: The knees collapse inward when the glutes are weak or tired. Push the knees out over the toes on the jump and the landing.
  • Too many reps per set: Long sets turn power work into tired, sloppy jumps. Keep sets to 4 to 6 reps and stop when the jump height falls.

Programming Tips

Program bodyweight slow to explosive squats for 3 to 5 sets of 4 to 6 reps early in a session, after a warm up and before heavy lifting, or as the main lower body movement in a home workout. It develops power and rate of force development, so rest a full 90 seconds to 2 minutes between sets to keep every jump maximal.

Set the feet shoulder width, control the descent for three to five seconds and pause before jumping. It is bodyweight, so progress by lengthening the descent to five seconds, jumping onto a low box, or holding a 2 to 5 kg plate during the slow phase only. The most common fault is a stiff, loud landing, which you fix by cueing a quiet landing with the knees and hips bending to absorb the force.

Common Questions

What muscles do slow to explosive squats work?

They work the quads and glutes through the slow descent and the jump, with the hamstrings and calves firing hard on takeoff. The core braces throughout and the whole lower body absorbs the landing.

How many jump squats should I do?

Three to five sets of 4 to 6 reps is the right range for power, far fewer than a normal squat. If you can do 15 or more in a row, you are not jumping hard enough for the exercise to do its job.

Are jump squats bad for the knees?

No for healthy knees when you land softly with the knees over the toes and keep the volume low. Knee pain usually comes from stiff landings or too many reps, so fix the landing and cut the volume.

Slow to explosive squats vs regular jump squats: what is the difference?

Regular jump squats use a fast descent and a bounce, training reactive power, while the slow to explosive version removes the bounce and makes you generate force from a dead stop. The slow version builds more strength and is easier on the joints, while the regular version trains elasticity.
