Barbell Clean High Pull Weightlifts Max

Barbell Clean High Pull Weightlifts Max is an intermediate barbell exercise for the quadriceps, with the glutes and hamstrings assisting. Most lifters train it for 3 to 5 sets of 3 to 5 reps.

A powerful full-body Olympic-style lift where you explosively pull a barbell from the floor up to chest height, driving with your hips and shrugging your shoulders while keeping the bar close to your body. Begin with a strong hip hinge and accelerate through the legs, extending your hips and knees before pulling with your arms. This exercise builds explosive strength, improves power transfer, and enhances coordination between the lower and upper body.

How to Do the Barbell Clean High Pull Weightlifts Max

  1. Stand with the mid-foot under the bar, feet hip-width apart, and grip just outside the knees with a hook or overhand grip.
  2. Set your hips above your knees, shoulders slightly ahead of the bar, chest up, and back flat with lats tight.
  3. Push the floor away with your legs, keeping the back angle constant until the bar passes your knees.
  4. Bring the hips forward as the bar reaches mid-thigh and extend hips, knees, and ankles aggressively together.
  5. Shrug hard at full extension, then pull the elbows high and out so the bar rises close to the body.
  6. Let the bar reach roughly lower chest or sternum height with elbows above the wrists at the top.
  7. Lower the bar under control to the hips, then reset to the floor before starting the next rep.

Common Mistakes

  • Pulling early with arms: Bending the elbows before the legs and hips finish their job bleeds power from the pull. Keep the arms long like ropes until full extension, then let the elbows take over.
  • Bar swinging away forward: Hitting the bar with the hips or leaning back sends it looping out in front. Keep the lats engaged and brush the bar up the thighs so it travels vertically.
  • Rushing off the floor: Yanking the bar from the floor makes the hips shoot up and the back round. Break the bar from the floor smoothly and accelerate as it passes the knees.
  • Skipping the full extension: Cutting the hip drive short turns the lift into an upright row. Finish tall on the balls of your feet with a hard shrug before the elbows bend.

Programming Tips

Program the clean high pull for 3 to 5 sets of 3 to 5 reps early in the session, right after the warm-up and before squats or other strength work, while the nervous system is fresh. It is a power and technique tool that reinforces the second pull of the clean and builds the traps and upper back that support a fast turnover.

Use the same grip and start position as your clean. A realistic starting load is 40 to 60 kg for most trained lifters, or roughly 60 to 80 percent of a best clean, and add 2.5 to 5 kg per week while bar speed stays sharp. The most common fault is bending the arms too early; fix it by thinking jump first, pull second, and pausing at the knee on warm-up sets to groove the position.

Common Questions

What does the clean high pull work?

It works the glutes, hamstrings, quads, traps, and upper back as one explosive chain. The legs and hips generate the power and the traps and rear delts finish the pull.

Is a clean high pull the same as an upright row?

No, the high pull is driven by explosive hip and leg extension while an upright row is a slow arm and shoulder movement. The bar should feel weightless at the top because the legs did the work.

How heavy should clean high pulls be?

Most lifters use 60 to 90 percent of their best clean. Go heavier only if you still reach full extension and pull the bar to chest height without leaning back.

Should beginners do clean high pulls?

Beginners can learn them once they can deadlift with a flat back and perform a hang high pull. Start with an empty bar and learn the position from the hang before pulling from the floor.
