Band Wrist Curl

Band Wrist Curl is a beginner band exercise for the primary: forearm flexors secondary: forearm extensors, with the brachioradialis assisting. Most lifters train it for 3 to 4 sets of 15 to 25 reps.

This exercise is performed by anchoring a resistance band and gripping it with the hand while resting the forearm on a stable surface or thigh. The wrist is flexed upward and then lowered slowly in a controlled curling motion, focusing on isolating the forearm muscles.

How to Do the Band Wrist Curl

  1. Sit on a bench with your feet flat and loop a light resistance band under the foot on your working side.
  2. Rest your forearm on your thigh with the palm facing up and your wrist hanging just past the knee.
  3. Grab the band end so there is light tension with the wrist in a neutral position.
  4. Let the wrist extend down slowly so the band pulls your knuckles toward the floor and the forearm stretches.
  5. Curl the wrist up as high as it goes, squeezing the forearm flexors at the top for one second.
  6. Keep the forearm pinned to the thigh so only the wrist moves through the whole rep.
  7. Lower slowly over two seconds, finish the set, then switch hands.

Common Mistakes

  • Forearm lifting off the thigh: When the band gets hard, the elbow and shoulder start helping. Press the forearm into the thigh and shorten the band to lower the tension.
  • Too little tension at the bottom: A slack band means the first half of the rep does nothing. Wrap more band around the foot or choke up on it so tension exists at the lowest point.
  • Rushing the reps: Fast flicks do not load the forearm much. Use a two second lift and two second lower with a squeeze at the top.

Programming Tips

Program the band wrist curl for 3 to 4 sets of 15 to 25 reps at the end of an arm or pull session, or as part of a warm up for elbow issues. It builds the wrist flexors and grip endurance, which helps deadlifts, rows and climbing, and it keeps the tendons at the elbow healthy. Rest 45 seconds between sets.

Set up seated with the forearm fully supported on the thigh and the band under the same side foot, then adjust the band length until the bottom of the rep still has tension. Use a light band first and progress by shortening the band, moving to a heavier band, or pausing longer at the top once 25 reps are easy. The most common fault is the forearm lifting off the thigh, which is fixed by lowering the band tension and pressing the elbow down into the leg.

Common Questions

What do band wrist curls work?

They work the wrist flexors on the inside of the forearm and the muscles that close the hand. The brachioradialis helps a little, and the extensors on the back of the forearm control the lowering.

How many wrist curls should I do with a band?

Do 3 to 4 sets of 15 to 25 reps per hand, two or three times a week. Forearms recover fast, so higher reps with a controlled tempo work better than heavy, short sets.

Are band wrist curls good for golfers elbow?

Light, slow wrist curls are often used to load the flexor tendon during rehab for golfers elbow. Keep the tension low enough that pain stays mild during and after the set, and build up over weeks.

Band wrist curl vs dumbbell wrist curl, which is better?

A dumbbell gives steady resistance through the rep and allows heavier loads, so it is better for building forearm size. The band is gentler at the bottom and easy to use anywhere, which makes it better for rehab and home training.
