Band Squat Row

Band Squat Row is a beginner band exercise for the primary: glutes secondary: back (lats, with the rhomboids) and hamstrings assisting. Most lifters train it for 3 to 4 sets of 12 to 20 reps.

Anchor a resistance band at about waist height in front of you. Stand facing the anchor with feet shoulder-width apart and hold the band handles with arms extended. Lower into a squat by bending your knees and pushing your hips back. As you rise from the squat, pull the band toward your torso, squeezing your shoulder blades together. Pause briefly, then slowly return to the starting position and repeat.

How to Do the Band Squat Row

  1. Anchor a resistance band at waist height and face it, holding the handles with straight arms.
  2. Step back until the band has light tension and set the feet shoulder-width apart.
  3. Brace the core and push the hips back to squat until the thighs are near parallel.
  4. Keep the arms extended toward the anchor as you squat and the chest tall.
  5. Drive through the heels to stand while pulling the handles to the ribs, elbows close to the body.
  6. Squeeze the shoulder blades together at the top for a count.
  7. Extend the arms slowly and sink into the next squat to repeat.

Common Mistakes

  • Rowing before standing: Pulling at the bottom of the squat rounds the back and loses the timing. Begin the row as you drive up and finish it as you lock out.
  • Leaning back to finish the row: Using bodyweight to stretch the band lets the lower back take the load. Stand tall and let the arms and back finish the pull.
  • Shrugging the shoulders: Pulling with the traps pushes the shoulders up to the ears. Draw the elbows back and down, keeping the neck long.
  • Band too loose at the start: If the band is slack in the squat, the row is weak. Step back until there is tension with the arms extended.

Programming Tips

The band squat row fits in warm-ups before heavy squats or rows, in circuits and in beginner full body programs. Do 3 to 4 sets of 12 to 20 reps, resting 45 to 60 seconds, two or three times a week. It teaches the squat pattern and scapular retraction with low risk.

Anchor the band to a solid post at waist height and stand far enough back that it is taut at the bottom of the squat. Start with a light or medium band, then progress by stepping further back, using a heavier band or holding the row for 2 seconds at the top. The most common fault is leaning back to finish the pull; fix it by stopping each rep at a tall upright stance and keeping the ribs down.

Common Questions

What muscles does the band squat row work?

The squat works the glutes, quadriceps and hamstrings, and the row works the lats, rhomboids, rear delts and biceps. The core keeps the torso stable as the band pulls you forward.

Is the band squat row good for beginners?

Yes, it is one of the safest ways to learn squatting and rowing together. The forward pull of the band actually helps beginners sit back into the squat with a tall chest.

How do I make the band squat row harder?

Step further from the anchor, use a thicker band or slow the eccentric on both movements. Once a heavy band feels easy, it is time to move to dumbbell or cable versions.

Band squat row vs cable squat row, which is better?

The cable version gives constant resistance and allows heavier loading, so it is better for strength. The band version is more portable and gives increasing resistance at the top, which is good for the row squeeze.
