Smith Decline Bench Press

Lie back on a decline bench set under a Smith machine bar with feet secured. Grip the bar slightly wider than shoulder-width, unrack it, and lower it in a controlled motion toward your lower chest. Pause briefly, then press the bar back up by extending your arms while keeping your core engaged and back stable.

How to Do the Smith Decline Bench Press

  1. Set up on a decline bench positioned under a Smith machine bar, securing your feet under the footpads.
  2. Grip the bar slightly wider than shoulder width and rotate it to unrack.
  3. Lower the bar in a straight line down to your lower chest, keeping your elbows at roughly a 45 degree angle from your torso.
  4. Pause briefly once the bar lightly touches your chest without bouncing it off.
  5. Press the bar back up by extending your arms, following the same fixed vertical path.
  6. Keep your shoulder blades pulled together and your upper back pressed into the bench throughout the set.
  7. Lock the bar out fully at the top without letting your shoulders roll forward.
  8. Perform 8 to 12 reps, then rotate the bar to re-rack it securely at the bottom.

Common Mistakes

  • Bouncing the bar off the chest: Using the chest as a springboard to add momentum reduces muscle tension and risks bruising. Pause briefly at the bottom before pressing.
  • Flaring the elbows out to 90 degrees: A wide elbow angle on a decline press stresses the shoulder joint unnecessarily. Keep the elbows closer to your torso through the movement.
  • Setting the bench decline too steep: An overly steep angle shifts the emphasis away from the chest and onto the front shoulders. A moderate 15 to 30 degree decline targets the lower chest better.
  • Forgetting to secure your feet: Loose footing lets your body shift on the bench mid-set. Lock your feet firmly under the pads before unracking the bar.
