How to bench press correctly is the single question that determines whether you'll build a healthy 100 kg bench or blow out a shoulder trying. The setup matters more than the press itself.

I'm Pasha, founder of 1RM.fit. Bench is the most-logged lift in our database. Here's the complete guide to how to bench press properly.

The Bench Press Setup — 5 Key Points

1. Foot Position

  • Feet flat on the floor (or up on plates if you're short)
  • Feet slightly behind knees, not directly under
  • You should feel driving through your heels when you press

2. Upper Back Arch

  • Retract shoulder blades (pinch them together and pull down toward hips)
  • Small chest-up arch — enough to fit a fist under your lower back
  • Butt stays on the bench (competition rule)

3. Grip Width

  • Slightly wider than shoulder width
  • Wrists stacked directly above elbows at bottom position
  • Full grip on the bar — no thumbless grips (aka "suicide grip")

4. Bar Path

  • Unrack, bring bar over your chest
  • Lower to lower chest / upper sternum (nipple line)
  • Press up and slightly back — the bar ends over your shoulders, not your chest

5. Elbow Angle

  • Elbows tucked to ~45-70° relative to torso, NOT flared out to 90°
  • Flared elbows = shoulder impingement over time
  • Tucked too tight = weak leverage

The 5 Bench Press Mistakes That Kill Progress

  • Flared elbows: 90° elbow angle = shredded rotator cuff by month 6
  • Bouncing off the chest: Robs the working range, feels good, does nothing
  • Butt off the bench: Cheats the range and puts your lower back at risk
  • Uneven grip: Watch your hand spacing every rep — small drift causes big imbalances
  • No leg drive: Your legs contribute ~15% of your press through the floor

Leg Drive — The Forgotten Power Source

Leg drive is not "squatting the bench off your chest." It's a subtle force through your heels that stabilizes your upper back arch and stops your ribcage from collapsing under load.

  • Foot planted flat, heel pressed hard into the floor
  • Knee drives forward and out (not up)
  • Feels like you're screwing your feet into the floor

Breathing & Bracing

  • Take a big breath IN before you unrack
  • Hold it during the descent
  • Exhale forcefully after the sticking point on the way up
  • Reset breath at the top for each rep on heavy sets

Should You Bench With a Spotter?

Any set that's 85%+ of your 1RM, yes. Bench is the one lift where failure without a spotter or safety pins is genuinely dangerous. If you train alone, use safety pins set 1 inch above your chest at the bottom position.

The bench press rewards technique over strength for the first 100 kg. Most people who stall at 90 kg have a setup problem, not a chest problem.
