Dumbbell Over Bench One Arm Neutral Wrist Curl

Dumbbell Over Bench One Arm Neutral Wrist Curl is a beginner dumbbell exercise for the biceps brachii, with the brachialis and forearms assisting. Most lifters train it for 3 to 4 sets of 12 to 20 reps.

Known as the Dumbbell Over Bench One Arm Neutral Wrist Curl, this is a curl variation using a dumbbell. This drill hits the biceps with a curling pattern set up with a neutral-grip grip, keeping the elbows fixed at the sides. It's a reliable finisher for arm day once the heavier compound lifts are done.

How to Do the Dumbbell Over Bench One Arm Neutral Wrist Curl

  1. Kneel or sit beside a flat bench and rest one forearm along the bench with the hand hanging over the edge.
  2. Hold a light dumbbell in a neutral grip, thumb on top, palm facing inward like a hammer.
  3. Let the wrist drop toward the floor so the dumbbell hangs below the bench edge, forearm staying flat.
  4. Raise the thumb side of the hand upward as far as the wrist allows, moving only at the wrist joint.
  5. Pause for one second at the top with the forearm pinned to the bench.
  6. Lower the dumbbell slowly back to the bottom position over two to three seconds.
  7. Finish all reps, then switch arms and match the rep count.

Common Mistakes

  • Forearm lifting off bench: When the weight is too heavy the elbow and forearm rise to help, turning it into a hammer curl. Press the forearm into the bench and drop the dumbbell weight.
  • Too much weight, tiny range: The thumb-side wrist movement has a short range, and heavy loads shrink it further. Choose a weight that lets the wrist travel from full drop to full lift on every rep.
  • Using the free hand: Bracing the other hand on the dumbbell to assist hides weak reps. Keep the free hand on the bench or your knee and stop the set when form breaks.

Programming Tips

Perform 3 to 4 sets of 12 to 20 reps per arm at the end of an arm, back or forearm session once the heavy pulling and curling is done. It is a finishing and grip-building exercise, useful for lifters whose forearms lag or who lose grip on deadlifts and rows.

Set the bench so the hand hangs freely and the forearm has full contact, and keep the shoulder relaxed. Start with 4 to 6 kg for most lifters and add 1 kg once you can complete 20 clean reps on both arms, or add a two second hold at the top before increasing load. The most common fault is the forearm lifting off the bench to create momentum; fix it by placing the free hand on top of the working forearm to hold it down.

Common Questions

What does a neutral grip wrist curl work?

It works the muscles that lift the thumb side of the hand, mainly the flexor carpi radialis, extensor carpi radialis and brachioradialis. This gives a different stimulus from a palm-up wrist curl, which focuses on the inner forearm flexors.

How much weight should I use for wrist curls?

Most lifters start between 4 and 8 kg per hand and rarely need more than 12 to 15 kg, because the wrist has a short range and small muscles. If you need heavier than that, the forearm is probably lifting off the bench.

Are wrist curls bad for your wrists?

No, when done through a pain-free range with controlled tempo they strengthen the wrist and make it more resilient. Stop and lower the weight if you feel sharp pain on the thumb side rather than a muscular burn.

Neutral wrist curl vs regular wrist curl?

The neutral version trains radial deviation and the outer forearm muscles, while the regular palm-up version trains the wrist flexors for thickness on the inside of the forearm. Most lifters benefit from doing both across the week.
