Dumbbell One Arm Seated Neutral Wrist Curl

Dumbbell One Arm Seated Neutral Wrist Curl is a beginner dumbbell exercise for the biceps brachii, with the brachialis and forearms assisting. Most lifters train it for 2 to 3 sets of 12 to 20 reps.

The Dumbbell One Arm Seated Neutral Wrist Curl sets up as a curl variation using a dumbbell, performed seated. This drill hits the biceps with a curling pattern set up with a neutral-grip grip, keeping the elbows fixed at the sides. It's commonly used to correct strength imbalances between the left and right side.

How to Do the Dumbbell One Arm Seated Neutral Wrist Curl

  1. Sit on a bench and rest one forearm on your thigh with the wrist just past the knee, thumb pointing up.
  2. Hold a light dumbbell by one end, or a standard dumbbell, with a neutral grip, palm facing in.
  3. Let the wrist tilt downward so the front of the dumbbell drops toward the floor.
  4. Lift the dumbbell by tilting the wrist upward toward the thumb side, keeping the forearm still on the thigh.
  5. Pause briefly at the top of the range.
  6. Lower slowly over two to three seconds back to the bottom position.
  7. Complete the reps, then switch arms.

Common Mistakes

  • Moving the forearm: Lifting the forearm off the thigh turns it into an elbow movement. Keep the forearm pinned and move only at the wrist.
  • Too heavy a dumbbell: Wrist muscles are small and heavy loads cause jerky reps. Start very light and progress slowly.
  • Tiny range of motion: Small twitches do little. Use the full comfortable range from low to high.
  • Rushing the reps: Fast reps rely on momentum and can irritate the wrist. Use a controlled tempo throughout.

Programming Tips

Do 2 to 3 sets of 12 to 20 reps per arm at the end of an arm, pull or grip session. This neutral-grip wrist curl trains radial deviation, which strengthens the wrist for pressing, curling and climbing and helps balance forearm development.

Start with 2 to 5 kg, or hold a heavier dumbbell further from your hand at one end to create more leverage. Progress by adding reps, then moving your grip further from the weighted end, then adding 1 kg. The most common fault is lifting from the elbow; fix it by pressing the forearm firmly into the thigh.

Common Questions

What does a neutral wrist curl work?

It works the muscles that tilt the wrist toward the thumb side, mainly the flexor and extensor carpi radialis. The brachioradialis assists.

Are wrist curls good for grip strength?

Wrist curls help wrist strength and forearm size, which supports grip. For maximum grip strength, also do carries and holds.

How heavy should wrist curls be?

Use a light weight you can move through the full range for 12 to 20 reps. Wrist muscles respond well to higher reps.

Are wrist curls bad for your wrists?

They are safe with light weights and controlled reps. Avoid heavy, jerky loading and stop if you feel joint pain.
