Kettlebell Alternating Hang Clean

Kettlebell Alternating Hang Clean is an intermediate kettlebell exercise for the forearms, with the shoulders (deltoids) and traps assisting. Most lifters train it for 3 to 5 sets of 6 to 10 reps.

Stand with feet shoulder-width apart holding a kettlebell in each hand. Hinge at the hips with a slight knee bend, letting the kettlebells hang in front of you. Explosively extend your hips and pull one kettlebell upward close to your body, rotating your wrist to catch it in the rack position at shoulder level. Lower it back down under control as you simultaneously perform the same movement with the opposite arm. Continue alternating sides in a smooth, controlled rhythm while keeping your core engaged and back neutral.

How to Do the Kettlebell Alternating Hang Clean

  1. Stand with feet shoulder-width apart holding a kettlebell in each hand, arms hanging in front of your thighs.
  2. Clean one kettlebell to the rack position so you start with one racked and one hanging.
  3. Hinge at the hips with soft knees, letting the hanging kettlebell swing back slightly between your legs.
  4. Snap the hips forward and pull the hanging bell up close to your body, keeping the elbow tight.
  5. Rotate the hand around the handle to catch that bell softly in the rack against the forearm.
  6. As it rises, drop the racked bell down by turning the palm in and letting it fall into the hang.
  7. Absorb the lowering bell with a hip hinge and continue alternating sides in a steady rhythm.

Common Mistakes

  • Kettlebell banging the forearm: Letting the bell flip over the hand hurts the wrist. Keep the elbow close and spin the hand around the handle rather than swinging the bell wide.
  • Arm pulling the bell: Curling the kettlebell up tires the arm and limits power. Let the hip snap move the bell and use the arm only to guide it.
  • Losing the hinge: Squatting down instead of hinging reduces hip drive. Push the hips back and keep the shins fairly vertical on each catch of the lowering bell.
  • Rhythm turning sloppy: Rushing the switch causes the bells to collide or the back to round. Slow down until the hand-off feels smooth.

Programming Tips

Program the kettlebell alternating hang clean for 3 to 5 sets of 6 to 10 reps per side as a power or conditioning block early in the session, or within a kettlebell complex. It trains explosive hip extension, rack position strength and side-to-side coordination, and it is a strong conditioning tool when done for timed sets.

Start with a pair of 8 to 12 kg kettlebells for most women and 12 to 16 kg for most men, and progress to 16, 20 and 24 kg once every catch is soft and quiet. Master the single-arm hang clean before adding the alternating pattern. The most common fault is the bell crashing onto the forearm, so practise tight elbow, hand-through catches with a lighter bell.

Common Questions

What does the kettlebell hang clean work?

It works the glutes and hamstrings for hip drive, the traps, shoulders and forearms for the catch, and the core for stability. The alternating version adds coordination and conditioning.

How do I stop the kettlebell hitting my wrist on cleans?

Keep the elbow tight to your side and rotate your hand around the handle early instead of letting the bell flip over. A bell that travels close to the body lands softly.

Is a hang clean different from a kettlebell clean?

A hang clean starts from the hanging position with a small hinge rather than swinging from the floor or between the legs. It is shorter and more controlled.

What weight should I use for alternating kettlebell cleans?

Use a pair that lets you complete all reps with smooth, quiet catches, often 8 to 16 kg each. Go heavier only when the hand-off stays clean.
