Dumbbell Decline Bench Press

The dumbbell decline bench press targets the lower fibers of the chest while letting each arm work through its own natural path. Many lifters find it more shoulder friendly than flat pressing, and the decline angle typically allows heavier loads than an incline press.

How to Do the Dumbbell Decline Bench Press

  1. Set a decline bench to roughly 15 to 30 degrees and hook your feet securely under the pads.
  2. Sit with the dumbbells on your thighs, then lie back and bring them to the sides of your lower chest.
  3. Start with your palms facing forward and elbows at about 45 degrees from your torso.
  4. Press both dumbbells up and slightly together until your arms are extended over your lower chest.
  5. Squeeze the pecs at the top without clanking the weights together.
  6. Lower under control until you feel a stretch across the bottom of your chest, elbows tracking at that same 45 degree angle.
  7. After the last rep, bring the dumbbells toward your torso and sit up with help of momentum, or hand them to a partner.

Common Mistakes

  • Dropping too deep at the bottom: On a decline, an exaggerated stretch under load strains the shoulder's front capsule. Stop when your elbows are just below torso level.
  • Clanking the dumbbells at lockout: Slamming the weights together bleeds tension and drifts them off line. Finish with them an inch or two apart.
  • Using a steep decline: Angles beyond 30 degrees shorten the range of motion and shift stress to the triceps. Keep the decline moderate.
  • Unsafe setup and exit: Twisting to pick dumbbells off the floor while head down is a common injury moment. Start with the weights on your thighs and exit the same way.
