How to increase your bench press comes down to three things: bench often, bench heavy, and build the muscles that actually press the bar. Most stalled benchers are missing at least one of the three.

The 3 Pillars of Bench Progress
- Frequency: Bench 2-3x per week. Once per week is not enough at intermediate level.
- Intensity: Regular exposure to 85%+ 1RM. Building max strength requires heavy singles and doubles.
- Volume: Enough total reps at 65-75% to grow the pressing muscles (chest, triceps, front delts).
The 12-Week Bench Increase Template
Week 1-4 (Volume Block)
- Mon (heavy): Bench 5×5 @ 75% 1RM
- Wed (moderate): Bench 4×8 @ 65% 1RM + tricep pushdowns 4×12
- Fri (accessory): Incline dumbbell press 4×10 + weighted dips 3×8 + close-grip bench 3×8
Week 5-8 (Strength Block)
- Mon (heavy): Bench 5×3 @ 82% 1RM
- Wed (speed): Bench 8×3 @ 65% 1RM (fast concentric, 60s rest)
- Fri (accessory): Close-grip bench 4×5 + weighted dips 4×6 + barbell row 4×5
Week 9-11 (Peaking Block)
- Mon (heavy): Bench 5×2 @ 87% 1RM, adding 2.5 kg per week
- Wed (moderate): Bench 4×5 @ 72% 1RM
- Fri (accessory): Board press or floor press 4×3 + tricep work 3×10
Week 12 (Test)
- Day 1: Light bench 3×5 @ 60% 1RM (movement rehearsal)
- Day 2 (rest)
- Day 3: Warm-up to a new 1RM test — expect +15-20 kg from starting max

The 4 Accessory Lifts That Actually Move the Bench
- Close-grip bench press: Overloads the triceps and lockout. #1 accessory for bench PRs
- Weighted dips: Triceps + chest + shoulder stability. Add a weight belt when bodyweight becomes easy
- Barbell row or pull-ups: Strong back = stable bench platform. Row and press should be balanced ~90%
- Overhead press: Builds front delts. Direct carryover to bench lockout strength
Technique Fixes That Add Kilos
- Tighter arch: Cuts range of motion and gives you a stronger platform. Fully legal in most contexts
- Leg drive: Add 5-10 kg overnight by using your legs properly
- Elbow angle: Tuck to ~60° instead of flaring to 90° — stronger and safer
- Grip width: Slightly wider = stronger for most lifters. Experiment

The 3 Things Killing Your Bench
- Only benching once a week: Not enough stimulus at intermediate level
- No heavy triples or singles: Volume alone doesn't build max strength
- Weak back and shoulders: An unstable platform limits how much your chest can press
Nutrition & Recovery
- Small calorie surplus (200-300 kcal/day above maintenance) accelerates strength gains
- 1.6-2.2g protein per kg of bodyweight
- 7-9 hours of sleep — non-negotiable for strength progress
- 1-2 rest days between heavy bench sessions
Nobody stalls at 100 kg because they need more chest work. They stall because they bench once a week, avoid heavy triples, and have a weaker back than press.
