How to Deload: When and How to Take a Recovery Week
How to deload — when to take a recovery week, what percentages to lift, and how to come back to the gym stronger instead of losing progress.
A deload is not a rest week. It's a planned reduction in training stress that lets fatigue dissipate while maintaining fitness. Done right, you come back stronger. Done wrong, you lose momentum for no reason.
I'm Pasha, founder of 1RM.fit. Here's how to deload — when to do it, what a deload week actually looks like, and how to come back stronger.
When to Deload
- Programmed: Every 4-6 weeks (beginner) or 6-8 weeks (intermediate/advanced)
- Reactive: When you fail 2+ working sets in a row on a lift
- Symptom-based: Chronic sleep issues, joint soreness lasting weeks, no motivation
- Pre-max attempt: One week deload before a 1RM test session
The 3 Deload Approaches
1. Volume Deload (Most Common)
- Cut sets by 30-50%
- Same weights on the bar
- Best for: recovery from accumulated fatigue
2. Intensity Deload
- Same set count
- Reduce weights 20-40%
- Best for: pre-max attempt, joint stress
3. Full Deload (Aggressive)
- Reduce both volume and intensity 40%
- Focus on form / mobility work
- Best for: severe burnout, injury prep-return

Sample Deload Week
Regular Week
- Squat: 5×5 at 100 kg
- Bench: 5×5 at 80 kg
- Deadlift: 3×5 at 130 kg
Deload Week (Volume Deload)
- Squat: 3×5 at 100 kg
- Bench: 3×5 at 80 kg
- Deadlift: 2×5 at 130 kg
Deload Week (Intensity Deload)
- Squat: 5×5 at 70 kg
- Bench: 5×5 at 60 kg
- Deadlift: 3×5 at 100 kg
The 3 Deload Mistakes
- Taking a full week off: Rest week > deload week for detraining. You lose fitness
- Trying to PR during deload: Defeats the purpose. The deload is a recovery signal
- Never deloading: Fatigue accumulates. Injury or plateau follows within 12 weeks
How to Know Deload Worked
- First session back feels light
- Sleep quality improves
- Joint soreness gone
- Motivation to lift returns
- PR attempt succeeds within 1-2 weeks
A deload is not a rest week. It's a strategic reduction in stress that lets you keep the momentum while shedding fatigue. Learn to deload BEFORE you need to.
Track Your Deloads
1RM.fit auto-tracks weekly volume. Watch how PRs jump when you deload strategically. Once you are back at full loads, see how your squat, bench, and deadlift stack up against lifters your size.
