The Cutting Workout Principle
Muscle is built through mechanical tension. If you stop lifting heavy, your body sees no reason to keep the muscle. On a cut, you have to signal your body to keep the muscle by lifting heavy — even if you feel weaker.
- Keep the same lifts (squat, bench, deadlift, OHP)
- Keep the same rep ranges (3-6 for strength, 6-12 for hypertrophy)
- Reduce total volume 10-20% (fewer sets, not fewer exercises)
- Add cardio for calorie burn — but don't replace lifting with it
The 4-Day Cutting Split
Monday — Upper
- Bench press: 3×5
- Weighted pull-up: 3×6-8
- Overhead press: 3×6-8
- Barbell row: 3×6-8
- Lateral raise: 2×12-15
Tuesday — Lower
- Squat: 3×5
- Romanian deadlift: 3×6-8
- Bulgarian split squat: 2×10 each leg
- Leg curl: 2×12
- Standing calf raise: 3×10
Thursday — Upper
- Incline bench: 3×6-8
- Cable row: 3×8-10
- Dumbbell shoulder press: 3×6-8
- Face pull: 3×15
- Bicep + tricep superset: 3×10
Friday — Lower
- Deadlift: 3×3-5
- Front squat: 3×6-8
- Leg press: 3×10-12
- Leg curl: 2×12
- Plank: 3×60s

Cardio Protocol
- Zone 2 cardio: 30-45 min, 2-3x per week (walking, biking, easy row)
- HIIT: Optional, 1x per week max, 15 min
- Steps: 8,000-12,000 per day baseline
Never schedule cardio the day before a heavy lower body session. It steals recovery.
Nutrition for the Cut
- 200-500 kcal below maintenance
- 2.2g protein per kg bodyweight (higher on a cut than a bulk)
- Carbs around training, fewer on rest days
- Cheat meal or refeed every 7-10 days if aggressive deficit
When to End the Cut
- Target body fat reached
- Bench or squat drops more than 10% (time for a break)
- You've been in deficit 16+ weeks (need at least maintenance for 4 weeks)
