Frequency: 3 days/week, Full Body
Beginners build muscle fastest with full-body training 3x per week. Every session hits every muscle group with compound lifts.
Sample Day A
- Back Squat — 3 × 5-8
- Bench Press — 3 × 5-8
- Barbell Row — 3 × 6-8
- Overhead Press — 3 × 8-10
- Romanian Deadlift — 2 × 8-10
Sample Day B
- Conventional Deadlift — 3 × 5
- Incline Dumbbell Press — 3 × 8-10
- Pull-Ups (or Lat Pulldown) — 3 × 8-10
- Bulgarian Split Squat — 3 × 8 per leg
- Plank — 3 × 60 seconds
Alternate A/B/A one week, B/A/B the next. Add 2.5kg every time you hit the top of the rep range.

Frequency: 4 days/week, Upper/Lower Split

Advanced Workout Plan to Build Muscle (3+ Years)
Frequency: 5-6 days/week, PPL or PPL/UL Hybrid
Advanced lifters need higher volume to drive new growth. Push/Pull/Legs run 2x per week (6 days) or a PPL + Upper/Lower hybrid (5 days) is the best workout plan to build muscle for advanced lifters.

Progression Rules (All Plans)
- Compound lifts (6-8 reps): Add 2.5kg when you hit the top of the range for all sets.
- Accessory lifts (8-12 reps): Add 1 rep per set per week. Add weight when you max the range.
- Isolation lifts (12-20 reps): Focus on muscle feel + rep increases.
- Deload every 6-8 weeks. Drop to 60-70% load for one week, then start a new training block.
